Warm-Up and Injury Prevention: 10 Minutes That Protect You

The fastest way to lose progress is not a bad programme – it is six weeks off with an injured shoulder or a tweaked lower back. Most gym injuries are not accidents; they are accumulated stress that finally gave way. Ten minutes at the start of a session is the cheapest insurance available.

What a warm-up is for

Three things: raise muscle temperature, take joints through the range you are about to load, and prepare your nervous system for heavy work. Notice what is not on that list – stretching to become more flexible.

Why static stretching before lifting is a mistake

Holding a stretch for 30-60 seconds before lifting temporarily reduces force output and can impair performance for up to an hour. It also does nothing to prevent injury in resistance training. Save static stretching for after training or separate sessions, and use dynamic movement beforehand.

The ten-minute structure

1. General warm-up (3 minutes). Anything that raises your heart rate and temperature – brisk walking, cycling, skipping. You want to feel slightly warm, not tired.

2. Dynamic mobility (3 minutes). Move joints through full range under control. Leg swings, hip circles, cat-cow, band pull-aparts, arm circles, bodyweight squats.

3. Specific ramp-up (4 minutes). The most important part and the one most often skipped. Work up to your first working weight across several sets – for example on a 100 kg bench: bar for 10, 40 kg for 5, 60 kg for 3, 80 kg for 1, then start. You are rehearsing the movement pattern at increasing load, not creating fatigue.

Prehab that is actually worth doing

Most injuries in lifting cluster at the shoulder, lower back and knee. A small amount of targeted work prevents most of it:

  • Shoulders: band pull-aparts and face pulls, 2-3 sets, most sessions. The single highest-value prehab exercise for anyone who benches.
  • Lower back: train it directly rather than avoiding it. Romanian deadlifts and back extensions build resilience; a back that is never loaded is a back that fails when loaded.
  • Knees: full range of motion. Partial squats load the joint without building the tissue that protects it.

The warning signs

Learn the difference between muscular discomfort and joint pain. Muscle soreness is diffuse, appears a day later, and eases as you warm up. Joint pain is sharp, specific, appears during the movement, and gets worse as you continue. The first is training. The second is a signal to stop that exercise for the day – not to push through.
